Do Nasal Strips Help With Running? What My Data Shows

I run with a nasal strip on. Not just because I run Awesome Sleep and nasal strips are one of our products. I wear it because I really believe it helps my runs, and I track my own numbers to prove it to myself.
I move a lot for work. Some weeks I am in the US. Some weeks I am in India, Bali, or Shanghai. I run in all of them. The air is different in each place, and my nose feels it fast. I am also an Ironman 70.3 finisher, and I have logged more than 1,700 nights of sleep and training on WHOOP, Garmin, and Apple Health.
So when people ask me if nasal strips help running, I do not give them a slogan. I tell them what my own numbers show, and where they show nothing. Here is the honest version.
A nasal strip can help your running, but only in one clear way. It does not add oxygen. It will not make you faster on its own. What it does is open the narrow part of your nose, so breathing through your nose feels easier. That lets you keep nose breathing longer before your mouth takes over. On slow, easy runs that helps. On an all out sprint your mouth opens no matter what.

01. What a Nasal Strip Does When You Run
A nasal strip is a bendy band with sticky tape on the back. You put it across the top of your nose, over the soft flare. The band wants to go flat again, so it gently lifts the sides of your nose open. That opens the narrowest spot in your whole airway. It sits right at the front of your nose. Doctors call it the nasal valve.
That spot is the bottleneck. Think of a straw with a pinch in the middle. The problem is not the whole straw. It is the pinch. A strip opens the pinch.
Placed across the soft flare, not the tip and not the hard bone. That is where it opens the nose.
How much does that help? Controlled studies have shown a strip can open the nose and improve airflow by up to 21%. That is real, but you have to place it right, which I cover below.

Your nose does three jobs your mouth cannot. It cleans the air of dust and dirt. It warms the air and adds water to it before it reaches your lungs. And it makes a gas called nitric oxide that helps your blood pick up oxygen.
For a runner in India, the cleaning job is a big deal. When I train here, my nose works hard all day against dust and city air before I even start. If I run and breathe only through my mouth, I send that raw air straight down. Staying with nose breathing for as much of an easy run as I can is the whole point. A blocked nose makes that almost impossible.
There is a training reason too. You cannot push hard and keep nose breathing at the same time. So nose breathing keeps your easy runs truly easy. That is a good thing, not a bad one.
03. Will a Nasal Strip Make You Faster?
No. I want to be straight, because a lot of the internet is not.
A nasal strip does not raise your fitness. It does not add oxygen to your blood. And the studies that tried to measure faster times or higher power mostly found no real change. What some did find is that nose breathing feels easier with a strip on.
So the honest claim is small, and it is this. A strip lets more air through your nose. That makes nose breathing easier to hold on slow runs, and it makes breathing feel less like hard work when your nose is the thing holding you back. That is it. If someone says a strip will drop your 10K time, they are selling, not measuring.
04. What My Own Data Shows
I am one person, not a study, so treat this as a real example, not a rule.
Here is how I really train. Most of my running each week is slow and easy, on top of a lot of walking. Last week I ran about 26 km, nearly all of it easy. That slow pace is exactly where nose breathing works. So the strip fits how I actually run, not just one hard session.
I carry my WHOOP and Garmin to every city I land in. That matters, because the air keeps changing on me. In the US the air is dry and my nose is happy. In Mumbai and Bali the air is wet and heavy. In Shanghai it shifts with the season. My nose reacts within a day or two of landing.
Here is what my WHOOP showed for the week of 12 to 18 July 2026. My breathing while I slept averaged 17.0 breaths a minute. Night to night it stayed in a tight band, from 16.5 up to 17.3. My calmest nights were mid week, 16.5 on Wednesday and 16.7 on Thursday. My highest was 17.3 on Friday. A steady, low breathing rate at night is a good sign. For me it usually means I stayed with calm nose breathing instead of working harder through my mouth.

This is one person's data over one week, not a clinical trial. Many things move these numbers, like training, travel, and stress. I am not saying the strip caused any single number. What I can say, across more than 1,700 nights, is that keeping my nose open is one of the few things that shows up again and again. A strip is the cheapest way I have found to do it.
05. When a Strip Helps a Run, and When It Does Not
When a strip helps most
- You are on an easy or slow run and want to keep nose breathing.
- Your nose feels tight, or you are stuffy from dust, allergies, or the tail end of a cold.
- You run in heat and wet air, or in bad city air, and your nose feels swollen.
- You know your mouth falls open early and you want to hold that off.
It will not do much when you are running flat out, because at full speed your mouth opens no matter what. It also will not help if your limit is your legs, lungs, or fitness rather than your nose. And if your block is from a cold or a bent inner wall of the nose, a strip helps you breathe around it. It does not fix it.

Sweat and heat are hard on sticky tape, so prep matters even more for a run than for sleep. Here is something I learned the hard way. The strips I bought in the US worked fine there in the dry air. In India they would peel off by 2am. Same strip, very different air. The heat, the wet air, and the oil on my skin lifted them right off. That is why the glue has to be built for this climate, not borrowed from a dry one.

07. A Strip or a Dilator for Training?
Both open the same narrow spot in your nose, just in different ways. A strip sits across the top of your nose and pulls it open from the outside. A nasal dilator works with magnets. You place small magnetic tabs on top of your nostrils, and the dilator clips onto those tabs and gently lifts your nostrils open. For running it comes down to feel. A strip is quick and you forget it is there. Some people prefer the dilator because it clicks on and off with no sticky tape. If you already sleep in a strip, the strip is the easy thing to carry into a run.
